What Makes a Movement Habit — and Why It Sticks

A is a behaviour you do regularly, almost automatically, without needing to make a big decision each time. Researchers describe habit formation using a three-part loop: a cue (something that triggers the behaviour), a routine (the behaviour itself), and a reward (a positive feeling that reinforces it). For example, your cue might be getting home from school, your routine might be a 20-minute bike ride, and your reward might be the burst of energy and good mood you feel afterwards. Over time, your brain links the cue directly to the routine, and the behaviour requires less and less willpower.
The World Health Organization (WHO) recommends that young people aged 5–17 accumulate at least 60 minutes of moderate-to-vigorous physical activity every day. Yet research consistently shows that activity levels tend to drop sharply during the teenage years and continue falling into adulthood — making the habits you build now especially important.
Why does it matter across a lifetime? Regular physical activity reduces the risk of heart disease, type 2 diabetes, certain cancers, depression, and anxiety. It also supports bone density, muscle strength, and cognitive function — meaning your brain works better too. The key word is 'regular': occasional bursts of intense exercise are far less effective than consistent moderate movement spread across your life.
s are the obstacles that get in the way of staying active. Common barriers include lack of time, low motivation, cost, injury, social pressure, and access to facilities. Identifying your own barriers is the first step to overcoming them. Strategies that help include (attaching a new activity to something you already do), social commitment (exercising with a friend so you feel accountable), reducing friction (keeping your trainers by the door), and setting s rather than outcome goals — for instance, 'I will walk for 15 minutes every lunchtime this week' rather than 'I will lose weight'.
Finally, flexibility matters. Life changes — you move house, change schools, get injured, get busy. People who sustain movement across a lifetime treat disruptions as temporary and adapt their habits rather than abandoning them.
Worked example
Scenario: Maya is 14. She used to play football three times a week, but since starting her new school she has stopped because she doesn't know anyone in the local club and feels too nervous to join alone.
Step 1 — Identify the barrier: Social anxiety and unfamiliarity with the new environment.
Step 2 — Choose a strategy: Social commitment. Maya asks a classmate who also used to play sport to try an after-school running club together. Neither has to walk in alone.
Step 3 — Add habit stacking: Maya decides to change into her trainers as soon as she gets home (existing habit: arriving home), which is her cue to go for a short walk if no club session is scheduled that day.
Step 4 — Set a process goal: 'I will attend the running club on Tuesdays and Thursdays for the next four weeks.' This is specific, realistic, and within her control.
Step 5 — Plan for disruption: If she misses a session due to homework pressure, she does not quit — she simply returns the following week and treats the miss as a normal part of life.
Result: Over two months, the routine becomes automatic. Maya is active again and has made new friends.
